5 Healthy Things at Wendy's

I ranked every Wendy's item we hold complete nutrition for on three numbers, calories, protein per calorie and sodium, and took the winner for each of the five questions people actually ask. No item made this list because it sounds healthy. The salad section, for one, did not make it at all.

20

Food items on the menu under 400 calories

35

Calories in the lightest food item, Apple Bites

660

Calories in the Cobb Salad, before dressing

The Five

The Picks, and the Number Each One Wins On

Item Wins on Price Calories Protein Sodium
Apple Bites The one clean item $1.45 35 0 g 0 mg
Jr. Hamburger The lowest sodium sandwich $1.59 230 12 g 470 mg
Plain Baked Potato The filling side that is not fried $3.16 270 n/a n/a
Grilled Chicken Wrap The best protein for the calories $5.99 420 28 g 1,100 mg
Chili The most protein under 400 calories $4.26 370 25 g 1,390 mg

Figures are for the standard serving as published by Wendy's, before any dressing, sauce or side. Wendy's does not publish a full macro breakdown for every item, which is why some cells read n/a. Updated 20 September 2026. Report an error.

One By One

1. Apple Bites, $1.45

Nothing else on the Wendy's board comes in at zero sodium and zero fat. It is fruit, and it is priced like a side. It is 35 calories, 0 grams of protein and 0 mg of sodium, which is 0 percent of a 2,300 mg day. The full Apple Bites breakdown has the rest of the macros.

2. Jr. Hamburger, $1.59

Every other sandwich we hold data for carries more sodium. This one is a real meal at under a quarter of a day's calories. It is 230 calories, 12 grams of protein and 470 mg of sodium, which is 20 percent of a 2,300 mg day. The full Jr. Hamburger breakdown has the rest of the macros.

3. Plain Baked Potato, $3.16

Roughly half the calories of a medium French Fries, and it comes out of an oven rather than a fryer. It is 270 calories. The full Plain Baked Potato breakdown has the rest of the macros.

4. Grilled Chicken Wrap, $5.99

Grilled rather than breaded, and it returns more protein per calorie than any sandwich on the menu. It is 420 calories, 28 grams of protein and 1,100 mg of sodium, which is 48 percent of a 2,300 mg day. The full Grilled Chicken Wrap breakdown has the rest of the macros.

5. Chili, $4.26

A small Chili beats every sandwich under 400 calories on protein. The sodium is the catch, and it is a big one. It is 370 calories, 25 grams of protein and 1,390 mg of sodium, which is 60 percent of a 2,300 mg day. The full Chili breakdown has the rest of the macros.

The Salad Trap

This is the part worth reading twice, because it is the single most common mistake I see people make at a Wendy's counter. The Cobb Salad is 660 calories. A Dave's Single, a quarter pound cheeseburger, is 560. The salad is the heavier order, and that is before you open the dressing packet, which typically adds another 100 to 300 calories on top.

The salads are not bad food. They carry serious protein, 38 grams in the Cobb Salad, and they are the only place on the menu you will find vegetables in any quantity. What they are not is the light option, and the menu board does nothing to tell you that. If you are ordering a salad to save calories, check the figure on our salads menu first, because on several of them you would be better off with the burger.

Sodium Is the Number Nobody Watches

Every list like this one focuses on calories, and sodium is where Wendy's, like the rest of the sector, gets away with it. A small Chili is a genuinely good order on protein and calories, and it still carries 1,390 mg of sodium, which is 60 percent of a 2,300 mg day in one cup. That is why it sits fifth on this list rather than first.

If sodium is the number you are managing rather than calories, the practical advice is not about which item you pick. It is about how many items. A single sandwich orders lower on sodium than any combination of sandwich, side and sauce, and skipping the fries is worth more than any swap between two sandwiches.

What I Would Actually Order

If I wanted a real meal and the numbers to stay sensible, it would be the Grilled Chicken Wrap at $5.99 with Apple Bites at $1.45 and a zero sugar fountain drink. That comes to 455 calories and 28 grams of protein for about $10.23, which is less than most combos cost and roughly half the calories.

Swap the wrap for a Jr. Hamburger at $1.59 and the same tray drops to 265 calories. You can build either version yourself in the nutrition calculator and change one item at a time to see what each swap is worth.

How to read this page: nothing here is medical advice, and no fast food menu is built around nutrition. These are the least heavy options at a restaurant you have already decided to eat at, ranked honestly from the published figures.

Good to Know

Eating Lighter at Wendy's

It depends what you are managing. On calories alone, Apple Bites at 35 wins outright. For an actual meal, the Grilled Chicken Wrap at 420 calories and 28 grams of protein gives you the most food value for the fewest calories. If you are watching sodium instead, the Jr. Hamburger at 470 mg is the lowest of any sandwich we hold data for.
Less than most people assume. The Cobb Salad is 660 calories before dressing, which is more than a Dave's Single at 560. The protein is genuinely good, but a full dressing packet adds another 100 to 300 calories on top. Ordering a salad instead of a burger at Wendy's is not automatically the lighter choice.
There are 20 food items on the menu under 400 calories, and most of them are sides and Jr. sandwiches. The useful ones are the Jr. Hamburger at 230, the Plain Baked Potato at 270 and Chili at 370. Our nutrition calculator filters the whole menu by calorie count.
The 3 PC. Tenders and the Grilled Chicken Wrap lead on that measure, both returning close to 7 grams of protein per 100 calories. Chili is close behind at 6.8 grams per 100 calories and costs less than either.
Sodium is what fast food uses to hold flavor in food that is held warm and assembled fast, and Wendy's is no different from the rest of the sector on this. A small Chili is 1,390 mg, which is 60 percent of a 2,300 mg day in one cup. If sodium is the number you are managing, the item lists on this page matter less than keeping the order to one item rather than a full combo.
Apple Bites, at 0 mg. It is the only food item on the menu that carries no sodium, no fat and no saturated fat, which is why it appears first on this page despite being a side rather than a meal. Bottled water and the zero sugar fountain drinks are the equivalent on the drinks menu.
Considerably. A medium French Fries alone is 470 calories, so adding fries and a regular fountain drink to any item on this page roughly doubles it. Every figure here describes the item on its own; build the full tray in the nutrition calculator to see what your actual order comes to.
From the published nutrition data rather than from opinion. We ranked every item we hold complete figures for on calories, protein per calorie and sodium, then picked one winner for each of the questions readers actually ask: lightest, lowest sodium, best non-fried side, best protein per calorie, and most protein under 400 calories. The working is in the table on this page.
